Bike Workout:

15 minute warmup

10 x 2:00 min as HARD as possible/ 1:00 minute recovery

15 minute cooldown

Run Workout:

20 minutes easy

20 minutes :05 – :10 sec per mile faster than first 20 min

10 minutes :10 – :15 sec per mile faster than first 20 min

10 minute cooldown
